To wake at 6 AM having slept the seven or more hours the American Academy of Sleep Medicine and Sleep Research Society recommend for adults, be in bed by 10:45 PM. For eight hours, 9:45 PM. For nine, 8:45 PM. Those times already include roughly 15 minutes to actually fall asleep. If you want the two bedtimes that most sleep calculators give — the ones aligned to whole 90-minute sleep cycles — they are 10:15 PM (five cycles, 7.5 hours) and 8:45 PM (six cycles, 9 hours). The cycle-aligned numbers and the duration-based numbers are close enough that arguing between them matters far less than picking one and hitting it on a Tuesday.
That is the answer. What follows is the part the calculators skip: where those numbers come from, how much confidence they deserve, and what to do when the arithmetic is right and you still wake up feeling awful.
What bedtime does a 6 AM alarm imply?
Here is every reasonable bedtime for a 6 AM alarm, precomputed. "In bed" assumes you spend about 15 minutes falling asleep after the lights go out — a figure discussed further down, and the single biggest source of error in this whole exercise.

Two things fall out of that table immediately.
The first is that a 6 AM alarm and a bedtime after 11 PM are in tension. Not impossible for one night, but if that is your normal weekday pattern you are running a chronic shortfall, and no arrangement of cycle arithmetic fixes a schedule that doesn't have seven hours in it.
The second is that the "cycle-aligned" bedtimes are not special enough to reorganise your evening around. 10:15 PM and 10:45 PM are half an hour apart. The confidence implied by a calculator that hands you 10:15 PM to the minute is not confidence the underlying science supports.
Why do sleep calculators count back in 90-minute steps?
Because sleep genuinely is cyclical, and the 90-minute figure is a reasonable average of those cycles.
Over a night you move repeatedly through light non-REM sleep, deep slow-wave sleep, and REM sleep. The NIH's National Heart, Lung, and Blood Institute description of sleep stages puts it plainly: the cycle "starts over every 80 to 100 minutes," and "usually there are four to six cycles per night." The composition shifts as the night goes on — more deep sleep early, more REM later.
The calculator logic follows from one more claim: that waking at the end of a cycle, out of light sleep, is gentler than being hauled out of the middle of deep slow-wave sleep. That claim is well supported. The grogginess in question has a name, sleep inertia, and a literature — we went through it in why you wake up groggy. Waking out of deep sleep reliably makes it worse.
So the reasoning is sound. Sleep cycles, waking mid-deep-sleep is unpleasant, therefore aim your alarm at a cycle boundary. Every sleep calculator on the web runs exactly this and stops there.
The problem is in the step nobody states out loud: it assumes your cycles are 90 minutes, that they are 90 minutes tonight, and that they are 90 minutes on the sixth one as well as the first.
How reliable is the 90-minute cycle number?
Less reliable than the decimal places suggest, and the sources disagree with each other in a way that is worth seeing.
NHLBI, above, says 80 to 100 minutes. The StatPearls "Physiology, Sleep Stages" chapter on NCBI Bookshelf says "a complete sleep cycle takes roughly 90 to 110 minutes" and that a typical night runs four to five cycles. Both are describing the same phenomenon in healthy adults. The ranges overlap but they are not identical, which tells you something: 90 is a convenient midpoint, not a constant.
Watch what that uncertainty does to a bedtime. Same 6 AM alarm, same five cycles, same 15 minutes to fall asleep — only the cycle length changes:

Two and a half hours of spread, entirely inside the range the sources describe as normal. And this is the optimistic version, because it assumes your cycles are all the same length. They aren't — cycle composition changes across the night, so the error compounds rather than averaging out over six cycles.
This is not an argument against the calculators. Counting back in 90-minute steps is a better starting point than picking a bedtime at random, which is the real alternative. It is an argument against precision theatre. Treat 10:15 PM as "somewhere around a quarter past ten," build a 20-minute window rather than a target, and let how you feel in the morning move it.
How long should you allow for falling asleep?
Fifteen minutes is the convention, ours included, and it is a guess dressed as a number.
There is no published constant for how long a healthy person takes to fall asleep, because it varies with the person, the day, the caffeine, and the anxiety about falling asleep. What clinical practice does give you is a threshold at the far end: the StatPearls chapter on insomnia notes that patients with sleep-initiation difficulty typically "report taking thirty minutes or more to fall asleep," alongside daytime consequences and a pattern lasting months.
So the practical guidance is: use your own number, not ours. If you routinely lie there for 40 minutes, every bedtime in the first table is 25 minutes too late for you, and that is a bigger correction than any cycle-length argument. If you are asleep in five, you have a bit of slack.
And if you are consistently past that half-hour mark and it is costing you your days, that is worth a conversation with a doctor rather than another calculator. Sleep-onset insomnia has treatments with good evidence behind them. Bedtime arithmetic is not one of them.
A 6 AM alarm, worked backwards three ways
Take a concrete case — not a real reader, just the arithmetic done properly. Someone has to leave the house at 7:15 AM, so the alarm is 6 AM. Their evening genuinely does not settle until dinner and dishes are done, which is around 9:30 PM. Here are the three honest ways to plan that night.
Method A — five cycles (7.5 hours), the calculator answer. Asleep by 10:30 PM. In bed 10:15 PM. Wind-down — screens off, teeth, reading — starts 9:45 PM. That is fifteen minutes after the kitchen is done. It fits, barely, and only if nothing runs late.
Method B — six cycles (9 hours), the other calculator answer. Asleep by 9:00 PM. In bed 8:45 PM. Wind-down starts 8:15 PM — which is before dinner is cleared. For this person, on a weekday, Method B is not a plan. It is a fantasy the calculator produced because it does not know what their evening looks like. Worth having in reserve for a Sunday after a rough week; useless on a Wednesday.
Method C — start from the evening and see what's left. The day ends at 9:30 PM. Give wind-down its 30 minutes and you are in bed at 10:00 PM, asleep somewhere near 10:15 PM, which is 7 hours 45 minutes before the alarm. That clears the seven-hour recommendation with a bit of margin, and it is roughly a cycle-and-a-bit off Method A's tidy boundary.
Method C wins, and not because the arithmetic is better. It wins because it is the only one built from the constraint that actually governs the outcome — when the evening ends. Methods A and B compute a bedtime and hope the evening cooperates. Method C computes what the evening leaves and checks it against the recommendation. The difference between Method A's 10:15 PM and Method C's 10:00 PM is fifteen minutes of cycle alignment against a plan you might actually execute five nights running. Take the plan.
What about other wake-up times?
Same arithmetic, different alarm. Take your wake time, subtract the sleep you are aiming for, then subtract another 15 minutes to fall asleep. That is your in-bed time.

Two things are worth saying about the 5 AM row in particular. It is the wake time people most often try to adopt from a standing start, and it is the one that most often fails, because the alarm moves and the bedtime does not. A 5 AM alarm on a seven hour target means being in bed at 9:45 PM every night, including the nights you would rather not be. If that bedtime is not realistic for your household, the 5 AM wake is not realistic either, and choosing 6 AM and actually hitting it beats choosing 5 AM and averaging six hours.
The other is that none of these rows are prescriptions. Seven or more hours is a population-level recommendation, not a personal measurement, and where you sit above that floor is something you find by tracking how you feel rather than by arithmetic.
What if you wake up groggy anyway?
Then the cycle arithmetic was not the lever, and it is worth being blunt about that rather than sending you back to recalculate.
Grogginess on waking is normal in the first stretch after the alarm — sleep inertia again, worst in the first 15 to 30 minutes and worse still after a short night. If it clears over breakfast, nothing is wrong; you have discovered that mornings are unpleasant, which they are. If it does not clear — if you are getting a full seven-plus hours on a stable schedule and still feel unrested through the day, week after week — the thing to check is not your bedtime. Persistent unrefreshing sleep despite adequate time in bed is one of the standard reasons to see a doctor, and it can point at conditions like sleep apnoea that no bedtime will touch. A calculator cannot detect that, and a page like this one should say so instead of offering a fourth arrangement of the same numbers.

How do you move an existing bedtime without wrecking a week?
If you currently go to bed at midnight and the table above says 10:15 PM, do not attempt that on Monday. You will lie awake for an hour and a half, conclude the whole thing doesn't work, and be back at midnight by Thursday.
Shift in small steps and hold each one. Fifteen to twenty minutes earlier, kept for several nights until falling asleep at the new time feels normal, then another fifteen. Reaching 10:15 PM from midnight is a two-to-three week project, not a decision.
The two things that make the shift stick are consistency and light. NHLBI's healthy sleep habits guidance is direct about both: "Go to bed and wake up at the same time every day," including weekends, and "use the hour before bed for quiet time. Avoid intense exercise and bright artificial light, such as from a TV or computer screen." An earlier bedtime with a bright screen in front of it tends not to become sleep.
The under-rated half is the wake time. Holding 6 AM every day — including Saturday — does more to pull your bedtime earlier than any amount of lying in bed at 10:15 PM waiting. The body clock follows the morning more readily than the evening, which is inconvenient if what you wanted was a lie-in.
Set the alarm, then work backwards. The sleep calculator will give you the cycle-aligned bedtimes for any wake time, with the 15-minute fall-asleep allowance already in them — adjust that allowance to your own honest number and the results get considerably more useful. The more useful framing is duration rather than cycle count: aim for seven or more hours as the consensus recommends, and let the cycle count be whatever it turns out to be. Counting cycles is a way of arriving at a duration, not a separate target — and you have no way of measuring your own cycles at home, so precision there is borrowed confidence.
Does waking between cycles really help?
The underlying claim is well supported: waking out of deep slow-wave sleep produces worse sleep inertia than waking out of light sleep, and the effect is measurable. What is not supported is the idea that a calculator can tell you where your cycle boundaries will be tonight. It is working from a population average of 80 to 110 minutes and assuming your cycles are uniform, and they are not. In practice, prioritising a cycle-aligned bedtime over a longer one is usually the wrong trade — an extra 30 minutes of sleep beats a theoretically better wake-up point most nights. Use the alignment as a tiebreaker when two candidate bedtimes are otherwise equal.
Should I set a bedtime alarm as well as a wake alarm?
It is one of the more effective small changes available, because the failure mode for a 6 AM wake is almost never the morning alarm — it is the evening. Nobody drifts past a bedtime they were reminded of. Set it 30 minutes before the target so it marks the start of wind-down rather than the moment you should already be horizontal, and treat it the way you treat the morning one: it goes off, you move.
